5 Progressive Exercises to Fix Knee Pain

If you have knee pain, one of the most reliable ways to fix it for good is building strength and capacity in the muscles around the joint. The key is starting at a level your knees can currently tolerate and progressing from there, rather than jumping straight into the exercise you think you should be doing.
Why Progression Matters More Than the Exercise Itself
Doing an exercise that's too advanced for your current knee tolerance usually just reinforces the pain instead of building capacity. Working through a structured progression lets your knees adapt at each stage before moving to something more demanding, which is what actually builds long-term resilience.
The 5-Level Knee Pain Progression
Wall Sit: Start here and work toward 3 sets of 60-second holds with minimal to no pain.
Spanish Squat: A band pulls you forward, letting you sit back and reduce the forces on your knees. Work toward 3 sets of 10 reps with minimal to no pain.
Counter Balance Squat: Hold a light weight, 5-10lbs is enough, and work toward 3 sets of 10 reps with minimal to no pain.
Goblet Squat: Once you're comfortable at level 3, spend time increasing the weight you can use for 3 sets of 10 reps.
Knees Over Toes Goblet Squat: Once level 4 feels confident, elevate your heels on a small block and squat more upright. This places more stress on the knees to build maximal strength and resilience.
How to Know When to Progress
You can complete the target sets and reps with minimal to no pain
The exercise no longer feels challenging at the current level
You've been consistent at that level for at least 1-2 weeks
Build Capacity, Don't Just Avoid Pain
The goal isn't to find exercises that never hurt, it's to gradually build enough strength and capacity that your knees can handle more without pain showing up in the first place.
