Mid-Back Pain From Sitting All Day? Try Scapula Pull-Ups

If you spend most of your day sitting at a desk and deal with nagging mid-back pain, the muscles attaching to your shoulder blades are very likely part of the problem. Most people never think about their shoulder blades during exercise, which leaves this area undertrained and prone to pain.


Why Your Shoulder Blades Matter for Mid-Back Pain


Your shoulder blades are controlled by a network of muscles that run through your mid-back. When these muscles are weak or rarely activated — which happens easily with hours of sitting and rounded posture — the mid-back loses stability and becomes a common site for chronic, dull pain that doesn't respond well to stretching alone.


How to Perform Scapula Pull-Ups


  1. Hang From a Pull-Up Bar - Start in a relaxed hang with your arms straight and shoulders shrugged up toward your ears.

  2. Pull Your Shoulder Blades Down and Together - Without bending your elbows, pull your shoulder blades down and slightly back, lifting your body a small amount.

  3. Hold the Squeeze Briefly - Pause for 1-2 seconds at the bottom of the movement, feeling the contraction in your mid-back.

  4. Return to a Full Relaxed Hang - Lower back to the starting position with control before repeating.


Building This Into Your Routine


  • Start With 2-3 Sets of 8-10 Reps: add this to the beginning of your upper body workouts as an activation exercise.

  • Use It as a Warm-Up, Not Just an Accessory: performing scapula pull-ups before pulling exercises like rows, pull-ups, or lat pulldowns improves shoulder blade engagement for the rest of the session.

  • Pair With Posture Breaks: every hour of sitting, take 30 seconds to retract your shoulder blades a few times to counteract the prolonged rounded position.


Scapula pull-ups are a simple, low-equipment way to start gaining control over a part of your body that most training programs ignore entirely — and that control often translates directly into less mid-back pain throughout the day.
